The classes I have gone to, we do tabata workout. Which is 20 seconds as hard as you can and then 10 seconds of rest. The instructor lays out like 5 -8 "stations" and you do those 8 reps at each station, then move to the next station for 8 reps at that station. Last night was SO hard on my arms, i couldnt lift an 9 lb ball above my head at the end of the night. I am going to work on setting up my basement to do this type of workout at home when I cannot get tot he gym.
